Catching up


2 of the past 4 days spent in the car, but we did manage a family WO on Sunday:

An assortment of running drills, to work on form, followed by practicing rail vaults and a few other things in hopes of one day doing a little "free running" w/o looking like a total spaz. I also did some pull ups and one hand stand (inner ear problem stopped this activity cold...).

Monday ran 1.5-2 miles and then played in the pool.

Tuesday, after getting home from FL, played with the 53lb. KB - swings, clean & press, and then did some BUPs and TGUs with the 25.

Today plan to do 5 rounds of 10 pull ups, 10 ring dips, and 20 squats, before loading up and heading to Jackson for a NYE gig.

Chris Monday

Did the "Cindy" WO today. As many rounds as possible of the the following in 20 min.:
5 pull ups
10 push ups
15 squats

She seemed kind of easy at first, but the more I got to know her, the more I realized she is a bit sadistic and will have you begging for mercy after only 10 minutes. On the up-side, I got 19 rounds, which is 3 more than the last time (6/1/08). All sets unbroken, but had to walk around a little between rounds toward the end of the 20 min.

Rest day / Schmestday

Ok, let's see...what doesn't hurt today? Chest? Oh, OK, maybe some bench...
After warm up did 3 sets of 10 @135 fast w/ about 1 min. rest between sets, followed by 3 sets of 6 (same weight) close grip bench, also focusing on quick movement.
Then 3 x 30 sec. handstand against the wall.
Followed up with judicious stretching w/ dowel to improve shoulder flexibilty for OH squat and snatch. Finally can get the bar aft of my scapulae at the bottom of an OH squat.
Felt good, but my forearms still hurt from last Thursday's WOD, so I've been slipping on grip work.

Did the 135's with overhand grip. No problem, but my form is still not great on the heavier weight. Worked on doing everything properly, but could benefit from some more coaching.

Row for 5.5 minutes. SRM was around 28... I really am not sure what that means.

Pull ups: 3 x 3 jumping

Turkish Get Ups: 5 each side with 20#KB

I have a bit of beef with this workout, and that is that it seemed to take forever, what with the waiting 90 seconds and all between sets. But that's not what I'm upset about. It seems that I've found those 4 lbs. Sam lost and then some. And it's not new muscle either, but too many Christmas and Thanksgiving goodies! Undergrad Melanie not happy! Undergrad Melanie freaking out!

I went to the Rock climbing gym to work out, so I climbed after I did this:

Jason, Carter (a recent xfit convert), and I went to the d.t. Y to squat. Upon our arrival found that ALL the plates had been taken away in anticipation of replacements (didn't know plates would wear out...silly me). So we punted, and after a few sets of OH squats w/ bar only, did 3 rounds (15, 12, 9 reps each) of:
DB clean & press - 40lb. each hand, full squat clean to essentially a thruster. These sucked.
24" box jumps (after measuring the box, realized I've been over estimating jump height)
pull ups

The pull ups and the last round of box jumps were the only parts I was able to do straight through.

Speaking of running, there's a 5K Resolution Run 10 a.m. New Year's Day that starts at the Country Music Hall of Fame. I am thinking of doing it. What do you say, haters? Want to join me for either of these?

I'm starting the new workout routine with Melanie and Sam, and I figured I'd better figure out what my max weights are for deadlifts, bench, and squat.

I did this at the climbing gym after climbing. We noodled around with weights for an hour.

DL 135 - I may be doing these wrong. There was a lot of talk about using legs vs. back.

I also did 2 sets of 8 OHP with 45 lbs, some pullups (2) on hangboards, and some other stuff.

I have my last day with a trainer today, so I'll have my first day of the program tomorrow.

Light turnout in part due to the Crishmas party on Saturday night, but we did have a returning member (Lisa) and a new member (Lee) show up.
Went over some basic kettlebell movements, then did 3 rounds of:
10/arm split cleans w/ DB or KB (weight scaled)
10 zercher squats w/ caber or slosh pipe
15 burpees

I did a muscular endurance WO about an hour later - digging 3 - 36" deep holes for pull-up/ring bar posts. Did not have time to buy the posts and concrete on Sunday tho. Next weekend hopefully, and certainly in time to "ring" in the new year.

Today's xfit WOD - "Nasty Girls" was 3 rounds for time of the following:

I subbed 3 pull-ups+3 dips for every muscle up, and after the first 7 reps of hang cleans, I had to switch to a full power clean. 135 was just too heavy for me.

A light turn out for the Corps. Guess it was too cold (read that in a whiney voice), or people were hung over, or maybe because Sam was not there to inspire. Anyway, attendees were Christine, Stephanie, Melanie, Randy, and me. The WO was devised as an active recovery day - 3 rounds of:
- approx. 600m run
- 5 burpees

- 5 - ring dips or push ups if you cannot do dips

Then, 4 supersets of 5 ring dips/10 KTEs. Dang, ring dips are significantly harder than parallel bar dips.

Friday - fight gone bad (75lb. push press75lb. SDHP, subbed thrusters w/ 2-15lb DBs for wall ball, box jumps were probably only about 18"). Focused on just surviving and did not really keep up with reps. Next time, will score it.
Almost forgot...after FGB, did static barbell holds with 225, 315, then switched to O/U grip for 365, and 405x2 (only about 10-15 sec. each on these last two). Then 3 sets of wrist rollers to failure. Afterwards, forearms felt like Popeye's look.

The whole thing took 19:05 minutes, so an extra few minutes snuck in there switching between stations. I didn't keep up with reps but was pushing it the whole time and got plenty. Laid on the mat for a while afterwards. I realized today that I've started to look forward to laying half dead on the mat as my post-workout reward. After the past three workouts, my quads are complete toast. I'm hobbling, but I feel pretty BA.

I did not do this for time, I just tried to get it done and rested between rounds. Didn't think after the first few lunges I'd be able to do it all with 50's but took my time and got it done. They were difficult and awkward. The swings were good--I held the dumbell with both hands horizontally so it required a slightly wider stance than KB swings. Didn't have any energy left for abs after.

It was Fran for me too, today.

Did the normal warm up stuff including 25 30# KB swings.

Fran: 21-15-9 using 45 # barbell and displacing pull up machine. 8:32. (A PR by far, but it's only the second time I've done it).

Ended with 3 slow and easy sets of 25 GH sit ups. Just GTG.

Felt completely wasted after and had to fight to desire to curl up under a tree and go to sleep on the walk back across campus. Cannot believe last time I did Fran in Sept. I followed it with four sets of bench. I'm glad I've learned the charms of moderation.

I used 45# for the thrusters and did negative pull-ups for all except for the first two.

Complete 32 intervals of 20 seconds of work followed by ten seconds of rest where the first 8 intervals are pull-ups, the second 8 are push-ups, the third 8 intervals are sit-ups, and finally, the last 8 intervals are squats. There is no rest between exercises.*

*I did take a pee break.

Also, I pretty much met my T-day goal. Chris says I did - I think it was 4.9 pull-ups, but I can call it 5.

I liked having a goal. My birthday is January 14, and I'm going to set some new goals for then. Anyone else? One of my goals will be 7 pull-ups, one will be some sort of ab goal, and one will be something else.

Wednesday was the big max out night at CrishDome! Many, many thanks to Sam and Chris for coaching me and helping me to do this and to Christine for generally ignoring the whole process whilst singing into a toy microphone. And the totals were:

Squat 125*, didn't quite get parallel. 120 was previous PR. Discovered a technique problem that when corrected should hopefully help with squat moving forward.

Bench 95. This was the most exciting feat for me of the evening, as previous max was 85. Again, corrected technique problem. I was doing these totally wrong (not arching my back).

Dead 185. Tried for 205 and failed. Identified technique issue, but will take more work to solve this one.

And then we put the martini in Iron Martini.

Saturday - went jogging in Philly with Chris, I think about 2 miles. I did not reach nor attempt my T-day goal of an 8 minute mile, but still want to do it.

Hiked the Mossy Ridge trail in Warner Park. About 5 miles including the walk from the trail head. A lot of elevation change and rocky, uneven terrain. Took about 1 hour and 40 minutes. My knees were a little sore, but it felt good.

I went climbing this weekend. Saturday was light because we had a Climber's Coalition meeting, but I did a 20 minute hike, and climbed an overhung 5.10b, and attempted another 5.10b. Then we hiked out.

Sunday the hike in was about 45 minutes uphill with 300+ steps, then about 30 minutes of hiking around at the top to get to our area.
I led a 5.9 and a 5.7, and I followed a 5.8 and a 5.10b. Then we hiked out - downhill this time.
Yesterday was a rest day. Tonight I'll go to the climbing gym, and do my pull-ups after climbing.

Fell off again from posting, but I've been busy in the meantime. Bummed to miss the Highland Games, but the conference I was at ended up being entertaining and worthwhile (and enjoyed the pics you guys took). Been keeping to a 3x/week climbing schedule and have been seeing steady progress. While I was previously struggling with 5.8s and 5.9s, I can usually still manage those when I'm getting tired and even got a 5.10c today. Also been keeping up with the bouldering, finishing all of the R-series boulders (including a tricky R9 that involves a swing across a gap) except for R8 and R10. Best of all, my bum elbow seems to be strengthening up, since it hasn't been giving me any trouble lately.

First of all, I like the new pumpkin pie look for the blog. I've added a glossary - below and to the right. Wordpress is a much more flexible and robust blogging platform - wondering if there would be an objection to moving this blog to it?

I screwed up today. I thought since I did the squat workout Friday I should do the deadlift workout today. But I found that doing deadlifts the day after maxing on deadlifts is maybe not the best idea.

Melanie shatters expectations; deadlifts 180

NASHVILLE, Tenn.--In what is being called an historic day at Health+, intermediate weightlifter Melanie shattered coaches' and competitors' expectations and deadlifted 180 pounds for three reps.

"I just looked at the weight all stacked up there and thought to myself, 'Yes We Can,'" she said.

Melanie started off with her traditional 25 swing kettlebell warmup before moving on to deadlifts with 2 sets of 5 at 45 pounds and then 2 reps at 135. She then jumped up to 3 reps at 160, 170 and 175 each.

Showing the inexperience often discussed by her critics, Melanie then accidentally did another set of 3 at 175, forgetting to add five pounds for 180. Shrugging it off and keeping the cool demeanor she's exhibited in previous contests, she added the five and got her needed 3 reps.

"I have three words for Melanie," coach and husband Chris said. "Way to go."

"I'm not a bit surprised," Sam, the architect behind what many are calling the smartest campaign in history, said. "Melanie's worst enemy has always been Melanie. Once she had hope, and believed in change, she was easily able to reach her goal."

Others have their doubts.

"Melanie's feeling cocky right now, and it shows," champion weightlifter Mean Christine, sidelined due to a broken coccyx, said. "She's got a lot of heavy lifting ahead of her. The real work has just begun."

Melanie rounded out the workout with sets of 3 overhead presses at 45, 50, 55 and 60 pounds, 3 sets of 3 chinups displacing 78 percent of her weight, and 3 sets of 5 turkish get ups on each side using 10, 15 and 20 pound kettlebells.

Well i broke my coccyx. Tailbone, ass, bum, derriere, badunkadunk. Apparently my massive cheeks would have worked as padding if i hadnt fallen directly on my spine. So this means: no squats, deadlift, Highgames participation, Crossfit workouts, etc for 4-6 weeks. I will weaken and perhaps many of you will then try to kill me. To prevent this, I decided that I should still be able to do bench, and possibly overhead press. So I will become a master at these so as not to succumb to any attacks from you weight-lifting hyenas. My Xmas goal is to bench 140 lbs. Tailbone or not. My current bench max is 102. My ass will rise again, triumphant.

After being forced to watch my kettlebell demonstration last Thursday for what she said was the third time, Ellen went home and made herself her own kettlebell, using a real live kettle and some weights. She's been swinging it ever since, and if she keeps it up is getting a real KB from Santa. Check it out!

First of all, I'm sad to hear that Karen cannot make the First Annual Sore Corps Highland Games. On the bright side, note the word "annual." That means there will be another chance next year, not to mention the opportunity to join us in the next group event, whatever that may be.

Sunday - a few of the Sore Corps worked on throwing technique for the shot, Braemer stone, weight throw, and the hammer. A few of us ran 100m and then did farmer's walk to finish up.
In the PM, I did the Crossfit pull up WOD. After making it only to the end of the 11 min. mark (61 pull ups total), I realized there is a strategy for this type of WOD. Cullen was paying attention and while I was showering, managed to go 14 minutes. Hope he's sore as hell...

Today, I did "Michael" - Three rounds for time of:
Run 800 meters
50 Back Extensions
50 Sit-ups

For the run, I subbed 4 minute on the elliptical trainer, as fast as I could go for 4 minutes.
The back ext./sit up part went a lot faster than the last time I did this WOD. Total time 22 minutes.

Death by pull-ups:
With a continuously running clock do one pull-up the first minute, two pull-ups the second minute, three pull-ups the third minute... continuing as long as you are able.

My modification was that I just did one, two or three pulls ups. So the 4th minute I did one pull up, the 5th I did two, the 6th three, the 7th one, the 8th two, etc.

This lasted for 21 minutes. (Although in the last five minutes, my third pull-up was imaginary.)

And alas, I won't be able to attend the highland games. I really really want to.

Randy, Tuesday climbing and Wednesday bowling

They're taking down some of the bouldering climbs in preparation for a competition they're holding this weekend, but I've got R2 burned into my memory by now and did that a bunch of times, along with Rlite (which was still up and marked). Also did some climbs beforehand -- a bit of rest had my arms feeling pretty fresh, so I did a 5.10a that I struggled on before, along with some 5.8s and a 5.9 I really like. Failed on two other 5.10a climbs later on though, along with a 5.8.

Also, a new personal best in my Wednesday pseudosport. Bowling league started up for me a few weeks ago, and today I finished the 3 game series tonight with a new game best of 214 and a new series best of 544 (178, 214, 152). My previous high was 199, so it was nice to finally break that 200 barrier.

K-ron Thursday-Monday

Thursday I had a personal trainer, and she worked me on pull ups so much that my biceps were sore for 2 days.
Friday-Sunday I was totally slack.
Today I did 10 negative pull-ups in a row. I am really working toward my Thanksgiving goal of 5 dead-hang pulls ups in a row. From now on, I will at least do 10 negative pull-ups a day. I might work harder on pull-ups, but I will at least do that.

45 pound Thruster, 5 reps (My first rep was 65#, second was 55#, third-fifth 45#)
45 pound Hang Powercleans, 7 reps (I couldn't do this at all with 65#, so my first rep was with 55# the rest was 45#)

I was able to do 5 rounds in 20 minutes.

I felt quite wiped at the end of this workout. Sometimes (often, usually?) I feel like I have no idea what the hell I'm doing, and just lift what I feel like working on that day, with the overall goal of just getting stronger and more fit. Is this too willy nilly?

Melanie: Thursday

Went to the Health+ running class at the track for the first time. Seems to be mostly a group of hard core runners--some of the guys were running under 5 min. miles. I got there in the middle of a 200-400-800-1600-1600-800-400-200 ladder. I started as they were on the second 1600. The teacher told me to keep up with the slowest girl. I was able to keep just behind her and finished at 8:30. A few minutes rest and then into the 800 at the same pace. I pooped out and stopped after one lap. The teacher told me what we'd work on if I decide to come back.

The class meets twice a week. I might go back, I'm not sure. If I do, I have to get over my mental issues with running on the track (I hate seeing it all laid out there ahead of me).

Of note:
1. They have kettlebells now at HealthPlus! They bought them in pairs and the max weight is 30. The handles are oddly narrow and skinny. I had put a note in the suggestion box that they buy some just a few weeks ago. Feeling slightly drunk with my own power.

2. Those side-to-side jumps were unexpectedly hard and spazzmodic. My pants were falling down so I had to hold them up while I did them, increasing the spazz factor.

3. All of those pull ups sucked! I started out displacing all but 30# for a few sets, then all but 15#, then all my damn weight on the last set. Still had to break the sets down. My arms are completely toast now.

This was pretty dang hard. On the plus side, my form on the squat cleans actually improved toward the end of the WO. I did not time it, but would guess somewhere between 15 and 20 minutes. Expect significantly sore quads tomorrow.

Climbs failed: 5.10a (Steph showed us both up and did this one though!)

Lots of sore muscles and joints after this one, so probably some rest is in order.

Randy, Monday climbing

Mel reminded me this weekend that I had been neglecting the blog lately, so I figured I should start posting again! Since I'm mostly climbing nowadays, I'll keep track of that on here.

Climb Nashville uses the Yosemite Decimal System of climb grading, which covers everything from Class 1 (basically walking up a slope) to Class 5 (what most people think of when they think of rock climbing). Strangely enough, this system is structured in such a way that pretty much all the climbs you do range from 5.6-5.12, with subdivisions into a, b, c, etc. once you hit 5.10 and +/- thrown in here and there.

Climbs finished today: 5.6+, 5.7 x 2, 5.7, 5.7, 5.8, 5.8+, 5.9, 5.10a
Climbs failed: 5.8- (one of my nemeses), 5.10a

Overall not bad for me! The 5.10a I've been doing is a nice, short one. It has some tough grips on it, but it's over fast.


I've also been working on bouldering (shorter climbs without a rope). I'm not sure what system they use, but the R climbs are the easiest and are what I stick to now. I've been helping some of the folks I go with to try to finish R2, so I did that one a lot.

Boulders finished: R2 x many, R3, R5, R7, Rlite
Boulders failed: R4, R10, R14


Finished up with 20 weighted situps, 10 dips, 5 chins, and 20 35#db flyes.

My grip starts to go at the end of the third rep of 170 on the DLs - I tried the hook grip but don't have a feel for it yet.

The failure on the bench was a true failure. I got stuck halfway up and then got pinned with the bar on my chest, and for once there was no one else in the weight area. I flagged down a girl who was walking over to the treadmills. "What do you want me to do?" she asked, looking around like she really wanted nothing to do with this. I asked her to pull the weights off of one end of the bar. "Well, what do you want me to do with them then?" The bar ended up tipping over and crashing on the floor. I'm guessing there are better ways of handling this situation in the future?

For people who run, or are my stepchildren, this still seems quite slow. For me, it's the single most exciting thing I've accomplished since I started this whole Crossfit thing. Differences from the failure yesterday: I learned from yesterday's failure not to sprint at the beginning, I focused on taking more steps not longer strides (thanks Pose Running), and I had enough energy to kick it a bit the last two blocks. (Karen, I listened to your mix again. The first line couldn't be more fitting: 'reluctantly crouched at the starting line...')

The original plan for today's workout was to do this then come home and do some strength stuff, but I'm so pleased with myself I'm taking the rest of the night off.

Only interesting thing today, other than the fun of the Thai boxing and trying to transform my pretty karate kicks into effective and more useful Thai kicks, was the run. I've been working almost exclusively on improving my time on the 3-mile, but wanted to see how fast I could run 1 mile, particularly since this is on the agenda for the Highland Games. Here's how it went down:

Put on iPod. Queue up Karen's workout mix which starts off with "The Distance" by Cake. Hit start on my timer and take off sprinting. Feeling elated, joyful, thrilled with life, fast. Thinking "when I get home I need to call Karen and tell her I sprinted a mile listening to her workout mix and life is awesome!!" So all of those thoughts took about 40 seconds. At about 1:14, which I'm guessing was about 1/4 mile, I'm dying and need to stop running. Walk for about a block start running again. Run run run reach .5 mile point turn around and try to see timer on iPod, it's 4:40 or so and mess it up accidentally stop it. Start running back as fast as possible. Stop after a few blocks and start walking again. Man up and run the rest of the way home. Realize I need to learn officially how to run. Chris suggests running 440s at the track so I know what my target pace feels like.

I got derailed around 5 rounds in when some guy was doing sets of assisted pull-ups and dips. I did pull-ups on the Smith machine (I guess it's good for something...) and subbed 15 push ups. But, this messed me up and I lost count. I figure I completed around 15 rounds. Pull-ups were the hardest part, and was no longer able to get 8 in a row after about half way through. And, DBs kind of suck for swings. You really cannot get that pendulum between the legs feel, so it was more like just heaving from a half-squat.

It occurred to Fiona and I as we were discussing the wife carrying contest and the highland games with a group of innocent civilians recently that we've inadvertently begun an international athletic event series. First Finland, next Scotland. Ideas for countries whose athletic traditions we can pillage, celebrate and bastardize next?

May I make a suggestion? I think Sam & Chris should add 1 or 2 excercises that approximate particular HG events into the Saturday SC WO. That would allow most people toknow most of the events b4 showing up for the big day? I think that would make it even more fun and competitive

After about a 10 min. warm up,
Burgener warm up
Power snatch - a few each at 75, 95, and 115 lb.
Snatch balance - about 6 at 65lb. and maybe 5 at 75@

Farmers walks: 2 sets of approx. 50 yds. w/2x100lb. DBs
(still feeling these an hour later....ugh)

Ab work: Russian twist/sit ups on slant board w/ 25 lb. plate, some full sit-ups w/ feet anchored, and one set of KTE

Went to yoga at HealthPlus. This particular class is kind of challenging, and I hadn't been to any yoga class of any sort in about three months. Lots of plank and a couple of other cuckoo poses I hadn't done before. I definitely noticed I was much stronger and had more endurance than I used to... Wait for it.... Namaste, CrossFit!

(for Sam) - I broke the reps up starting w/ 5s then to 4s, and 3s for the last 10.


Being the first time trying this WO, I wasn't really trying to rock the time. Took me about 8 1/2 minutes to complete.


Finished with 3 rounds of:

10 TGUs (5/side) w/25 lb. DB

10 box jumps onto a 24" bench

These sucked. This is the worst thing we've made so far. I had to lift it continental-style; lifting it to my hips/abdomen and then taking it to the shoulder. Plus it's coarse cloth so I'm a little abraded.
